Eat a ton of protein so you're not going catabolic and give yourself
time to heal (get a lot of sleep). If you overtrain, you won't get
results. (The guy who invented Nautilus had an "arm girth" challenge
in the 70s: claimed if you came down to FL and paid for 4 days he'd
put 1 inch on your arms in 1 week or he'd pay for your flight. His
secret? Sleep for 2 of them.)

Sounds like you need lots of squats and "core" work:

There's a trainer that claims the "3 shake" method is the fastest to
build muscle. Basically it's a pre-workout shake of some carbs and
some protein (usually 8oz choc milk and 20g of protein). Then a 3/4
way shake with high GI carbs and protein. Finally a post w/o shake
with high GI carbs and more protein. He adds creatine in there too,
but that's the general idea.
