If the material is broken into tracks, you can go forward by using the control+F command, and go backward by the control+b. When the sound is playing, use the control+p to pause, and hitting it a second time will resume playing. This will avoid restarting at the beginning of the file every time after you've used the control+s to stop.
If the podcast isn't separated into tracks, tab around until you hear a slider control that reads a percent. If you're focused on that, right arrow will jump you ahead, and left back. Unfortunately, I haven't found a way to adjust the increment for the jump, so you can move rather large distances when often you'd rather go back just a little bit.
